They are generally known to help replenish fluids, electrolytes and energy during prolonged physical activity. But do they also make sense when exercising in the gym, at football training and in other sports?




Why is it important to drink during sports?

As a rule, we sweat more when running, cycling and other physical activities, resulting in loss of body fluids. If this decrease reaches 2% of body weight (for a 70 kg person, this corresponds to 1.4 l), dehydration may occur. Among its manifestations are fatigue, headache, dizziness and also deterioration of performance. 

It is common for performance athletes to lose between 4 and 10 liters of water in one day. For this reason, it is important that they replenish fluids during the day and during the performance.

Recommended fluid intake during sports

Fluid intake always depends on environmental conditions, such as the temperature of the surrounding environment or air humidity, the length and intensity of the load or the weight of the athlete. When we move, working muscles also generate heat that needs to be removed. Our body then does everything to be able to cool down effectively. Sweating works best in this regard.

By default, it is recommended to drink:

- 500 ml of fluids 2 hours before the performance
- 125-250 ml immediately before exercise
- 125-250 ml every 10-20 minutes during training or racing
- after training, it is recommended to drink 150% of fluid loss (e.g. when we weigh 1 kg less after training, we should gradually replenish 1.5 l of fluids)

These recommendations apply especially to endurance sports, when typically the greatest fluid losses occur. Mineral substances or electrolytes also leave our body together with sweat, which also need to be replenished. In such a situation, it is advisable to replace pure water with ionic drinks containing electrolytes.

Why do we need to replenish electrolytes?

Mineral substances that we recommend as electrolytes include sodium, potassium, calcium, magnesium and chloride. For example, an athlete can lose 3,500-7,000 mg of sodium per day. All of these micronutrients have a number of important roles in our bodies related to hydration, muscle function, nerve transmission and nutrient metabolism. They can thus fundamentally affect sports performance.

From the point of view of sufficient hydration, it is necessary to maintain the optimal level of sodium and potassium in the body. These minerals regulate the excretion and retention of water in the body. Low sodium can even lead to dangerous hyponatremia. This condition is typically manifested by disorientation, nausea and disturbances of consciousness. It appears especially during demanding endurance events such as a marathon or ultra-marathon, and it is also dangerous during sudden high intake of water with a low sodium content. In addition, a lack of sodium, magnesium and calcium is associated with a higher risk of muscle cramps. 

In the case of demanding and long-lasting trainings, the intake of electrolytes from food and supplements before and after training may not be enough. We often need to supplement them during activity as well as carbohydrates, thanks to which we can prevent a decrease in performance. The easiest way to achieve this is by drinking ionic drinks.

What is an ionic drink?

Ionic drinks are intended for athletes, who help to replenish liquids, minerals and energy effectively. In their composition we usually find electrolytes, easily digestible carbohydrates and sometimes also vitamins, amino acids, caffeine and other functional substances. Thanks to this, they can contribute to maintaining performance and delaying fatigue, especially during endurance activities. 

A number of studies prove the positive effect of ionic drinks on sports performance. Their conclusions often show that compared to plain water, drinking fluids containing electrolytes and carbohydrates led to improved performance. This effect occurred during high-intensity sports activities that lasted at least an hour. In the case of shorter and less demanding activities, such results usually do not occur, and therefore it is usually enough to stay with clean water. 

Sports drinks containing ions can help us:

- manage a longer training and run or cycle a longer distance,
- to better tolerate high load intensity, and thus improve, for example, your times at different distances and get the best out of yourself in races.

What functional substances does the ionic drink contain?

1. Electrolytes

Sodium is most often found in the composition of ionic drinks. It is then followed by potassium, magnesium, calcium and other electrolytes, which have an important function in sports. We can also find them in the form of practical tablets that just need to be swallowed with water.

What are the functions of electrolytes in sports?

- Sodium and potassium are in charge of water management in the body. They are thus crucial for the proper absorption and excretion of water.
- Magnesium, calcium and potassium contribute to proper muscle function.
- Magnesium helps reduce the feeling of fatigue and exhaustion.
- Chloride supports the maintenance of acid-base balance in the body.
- Calcium contributes to the normal function of nerve transmissions, thanks to which our muscles receive the signal for movement from the brain. 
- Drinks containing electrolytes will thus help us maintain the level of these mineral substances at an optimal level, thanks to which they contribute to protection against dehydration, hyponatremia, indigestion, muscle cramps, fatigue and weakness.

What is the recommended electrolyte intake for endurance sports?

In endurance sports, it is most important to supplement with sodium, in order to prevent hyponatremia. Therefore, the official recommendations mainly concern this electrolyte.

For sports lasting longer than 2 hours, we should add 300-600 mg of sodium per hour.

According to the American College of Sports Medicine, it is advisable to choose a drink with a sodium content of 0.5-0.7 g per 1 liter of liquid during sports activities within 3 hours. It is then necessary to drink 125-250 ml every 10-20 minutes.

For performance exceeding 3 hours, due to greater sweat losses, it is better to switch to more concentrated drinks with an amount of 0.7-1 g of sodium per 1 liter of liquid. We should drink 125-250 ml every 10-20 minutes.


2. Carbohydrates

The content of carbohydrates varies in individual ionic drinks and most often ranges from 3 to 8 g per 100 ml. They are usually in the form of quickly absorbed carbohydrates, such as glucose, fructose, sucrose, isomaltulose or maltodextrin. 

These carbohydrates serve as an easily available source of energy during sports. They are quickly broken down and absorbed in the body, thanks to which our muscles can use them almost immediately to provide energy for movement. They help prevent the exhaustion of glycogen storage carbohydrates, thus delaying muscle fatigue.

Compared to carbohydrate gels and bars, we find a smaller amount of carbohydrates in ionic drinks, but there is a reason for that as well. A low concentration is the key to efficient absorption of fluids and electrolytes from the digestive system. With a higher amount of carbohydrates, this process could slow down and there would be a risk of digestive problems.

What is the recommended carbohydrate intake for endurance sports?

- The American College of Sports Medicine recommends drinking drinks with 6-8% carbohydrate content (isotonic drink) during sports activities over 60 minutes.
- To maintain an optimal level of glycogen, during endurance activity, we should take a total of 30-60 g of quickly digestible carbohydrates per hour from drinks and other supplements.
- In the case of activities (races) lasting longer than 2.5 hours, this intake can be increased up to 90 g. A combination of glucose and fructose in a ratio of 2:1 (60 g of glucose + 30 g of fructose), which is effectively absorbed through the digestive system, is ideal.
- We always adapt the intake of carbohydrates to our own habits and the tolerance of the digestive tract.
- In the case of ionic drinks in powder form or in the form of a liquid concentrate, the concentration of carbohydrates depends on the amount of product and water used. Depending on the dilution, you can reach lower, but also higher values ​​of carbohydrates.

3. Other active ingredients

Some ionic drinks differ in the content of caffeine, vitamins, amino acids in the form of BCAA or a fat burner, typically l-carnitine. Thanks to these substances, they provide extra benefits. Caffeine, for example, can encourage us to continue training and delay fatigue, while a fat burner is useful for losing weight, when every extra calorie burned counts. Added BCAAs can help delay fatigue and protect muscle mass from being burned for energy, which is useful in both endurance and strength sports.

Use of ionic drinks

For most sports activities that last no more than an hour, it is enough to take fluids in the form of pure water. However, the situation changes with high-intensity or longer-lasting sports, when, especially in demanding environmental conditions, higher losses of water and electrolytes occur, and at the same time the need for energy supplementation increases.

1. When is a hypotonic drink suitable?

The hypotonic drink has the lowest carbohydrate content of the three (less than 6%). It is therefore suitable for activities when we do not need to replenish energy as much, but at the same time we want to receive electrolytes.

Sports activities up to 60 minutes at higher temperatures and increased air humidity, when we usually sweat more.
Bikram yoga or other type of exercise in a hot environment.
During warm summer days to maintain optimal hydration. 

2. When is an isotonic drink suitable?

The isotonic drink boasts an ideal ratio between the content of water and carbohydrates (6-8%). Thanks to this, it is quickly absorbed by the body, does not burden the digestive tract as much and at the same time gives us energy.

Endurance sports such as running, cycling, swimming and mountain hiking over 60 minutes.
Team sports such as football, hockey, rugby, volleyball, basketball over 60 minutes.
High-intensity strength training or crossfit lasting more than 60 minutes.
Zumba, aerobics and other high-intensity dance classes that last longer than an hour.
For short and high-intensity exercise sessions. In this case, however, only rinsing the mouth with a carbohydrate-containing drink (mouth rinsing) proved effective. There is no burden on the stomach, and yet we can feel a rush of energy thanks to the activation of certain centers in the brain. 

3. When is a hypertonic drink appropriate?

The hypertonic drink has the highest carbohydrate content (more than 8%). For this reason, it is digested more slowly and puts more strain on the digestive tract. Therefore, it is not suitable in cases where our primary goal is rapid fluid replenishment. But if we need a source of energy that is absorbed faster than from solid food, a hypertonic solution can be ideal.

In the case of some sports activities, ionic drinks lose their meaning and it is enough to stay with them only with pure water. If our goal is to lose weight, they can even delay our results. One liter of isotonic drink contains approximately 250 calories, which is more than the average 65 kg woman burns during an hour of Pilates or yoga. So instead of a caloric deficit, which is crucial for losing weight, we can get into a caloric surplus. 

1. Regular training in the gym

In classic strength training, for which pauses between sets are typical, we usually do not reach such a high intensity that we need to replenish energy or electrolytes.

2. Cardio training and indoor lessons within 60 minutes

Clean water is also sufficient for running, cycling or other forms of exercise in normal conditions (without extreme temperatures).

3. Pilates, yoga and other lower intensity exercises

As long as we attend yoga, pilates or gymnastics classes (on a non-professional level), we also generally do not need to replenish electrolytes and energy during exercise.

How to make homemade ionic drink?

Ionic drinks contain a balanced ratio of water, minerals and easily digestible carbohydrates. They are designed for athletes with their needs in mind. Those purchased are a safe bet because they already contain the ideal mixture of substances in the optimal ratio. We can drink them straight from the bottle or dilute them with water according to the recommended dosage. However, there is also the possibility of making a homemade sports drink. It probably won't be as tasty, but it will serve the purpose. How to do it?

To create 1 liter of isotonic drink we will need:

- 1000 ml of clean warm water
- 60-80 g of maltodextrin, glucose or fructose
- ¼ teaspoon of salt
- you can also mix powdered magnesium into the mixture
- sweetener to taste as needed

Mix everything thoroughly, ideally in a shaker, and use it as a sports drink according to the recommendation described above.

What to take from it?

After reading today's article, we already know when ionic drinks make sense and in which cases it is enough to drink pure water. For example, when we are going for a long run or a day trip by bike, it will be better to pour an isotonic drink into a sports bottle.

However, if we have an hour-long training session in the gym or yoga, it is not necessary to deal with replenishing electrolytes and carbohydrates. In any case, it is important to monitor the all-day fluid intake and adapt the drinking regime to current conditions (weather, physical activity).

What is a protein and why use it?

Protein is a dietary supplement that is one of the concentrated sources of protein. These should be eaten approximately 0.8-2 g of protein per kilogram of TH (body weight) each day, depending on age, health and physical activity. For an average 70 kg person, it is 56-140 g per day. Protein plays an important role in our body. They are essential for muscle growth and protecting muscles from burning for energy. In addition, they also help reduce hunger and cravings for sweets, which can make it easier to lose weight.

In today's article, we will focus on mixing protein with cow's milk and water. Specifically, we will focus on whey proteins, which are also made from milk, so it is natural to mix them with this fluid. Whey proteins have a favorable amino acid spectrum and overall composition. That's why they are the best option among proteins for many people. If someone decides to get other types of proteins, such as vegetable ones, it is not usual for them to be mixed with cow's milk. Likewise, we would not try to mix even if we bought, for example, collagen with an orange flavor.

What should we mix the protein with?

We can't just say from the table that one combination of protein and fluid is better or worse. Each of them has its own specifics, and therefore is more suitable for other situations. So it is always important to look at the context when you want to get protein. It will also depend on the resulting properties of the protein whether you decide to mix it with low-fat, semi-fat or full-fat milk.

Let's look at the properties of a protein with milk or water so that we can better deduce which combination we should ever reach.

Differences between protein mixed with water and protein with milk

Combining protein with milk or water produces two different drinks that have different properties. How are they different?

1. Digestibility

Digestion is the process during which the nutrients in the body are chemically decomposed. Upon absorption, these substances then pass through the intestinal wall. In terms of digestibility, the clear winner is protein with water, which will digest your body faster than it would with milk. In connection with digestion, we cannot forgive even a remark about people who have lactose intolerance, and therefore their body cannot digest milk sugar well. For them, it is appropriate to use only whey isolates or hydrolysates and observe how the body reacts to them. At the same time, mixing with water is ideal to avoid milk problems. The combination of protein with milk is ideal in a situation where we will not eat for a long time and we do not mind that the body will digest the drink for longer. 2. Absorbability

Absorption is the process by which substances pass through the intestinal wall into the blood, from where they travel to their target sites. From this point of view, too, the protein-water winner is the speed.

In the production of whey protein, the resulting powder is free of casein protein, most of the fat and possibly also lactose, which is especially true for whey isolates and hydrolysates. If we mixed whey proteins with milk, to a lesser extent we would get these components there again, which would then have a negative effect on their absorption.

This would not be ideal, especially after training, when you want the proteins to reach the muscles as quickly as possible and to help regenerate the muscle fibers damaged by training. However, slower absorption when mixed with milk does not matter if you do not drink protein after training, but at any other time during the day as a snack. Thanks to the milk, it will be better sown and you will not be hungry so quickly.

What to mix protein with for absorption?

Protein with water is better and faster absorbed. This makes it one of the ideal training drinks.
Milk protein is absorbed more slowly. Therefore, it is a drink that is ideal as a snack at any time of the day.

3. Taste

In taste, we cannot generally say what is better and worse. Everyone has different preferences, so something different suits us. It also depends a lot on the flavor of the protein. Personally, however, I am of the opinion that protein mixed in cow's or possibly vegetable milk tastes better than protein with water. But if you prefer protein only with water, then go for it.

What to mix protein with in terms of taste?

Personally, I have come across the idea that protein tastes better when mixed with milk, which I agree with.

However, if someone is not a fan of dairy drinks and likes more protein mixed with water, they can prepare the drink in this way.

4. Energy value

You may not be surprised to learn that the caloric value when mixed with different fluids differs. For example, if you are trying to lose weight and it is a priority for you to save as many calories as possible, then protein with water will be a clear choice. However, keep in mind that the protein will also be digested and absorbed faster. If you mix it with milk, your calorie intake will increase, your digestion time will be longer and you may feel fuller for longer.

If you reduce your energy intake, it will be better for you to mix the protein with water, which will not give it any extra calories.

However, you will not make a mistake even if you choose a protein containing guar or xanthan gum, which will help create a creamy thick consistency. You don't have to worry about these ingredients, they are nothing dangerous. Guar gum is made from the guar beans of a plant called Cyamopsis tetragonoloba. Xanthan gum is a polysaccharide formed by the fermentation of Xanthomonas campestris. Both additives appear in proteins in really small amounts, so you don't have to worry about their quality decreasing.

What to mix the protein for in terms of consistency?

When using the same amount of liquid, the protein will be creamier with milk.

Micellar caseins generally also form a more creamy consistency.

If you want a creamy consistency, look for proteins with a mixture of guar or xanthan gum.

As you can see for yourself, there is no right answer to the question of whether it is better to drink protein with water or milk. Different situations require different solutions. And different people have different needs. Therefore, it is always important to think about what my goal is and what exactly I expect from a protein in a given situation.

Accordingly, it may then be more appropriate to select a fluid. But keep in mind that protein, whether it's milk or water, makes up only a small portion of your daily caloric intake. And which fluid you use is more of a detail and doesn't have that effect on your overall results. So make sure that you have enough of the necessary proteins in your diet before you solve these little things.

What are the causes of acne?

Acne is partly a "win" in the genetic lottery. However, it is also significantly affected by hormonal changes (especially the excessive production of male hormones androgens). Acne changes most often occur in puberty due to changes in hormone levels. Women also know from experience that the production of acne changes in the various stages of the menstrual cycle, during pregnancy or during the onset of menopause. This health problem is also common in athletes who use anabolic steroids. 

Furthermore, the surrounding environment (environmental pollution, humidity, etc.), stress, cosmetics used or lifestyle contribute to the formation of acne.

the most severe form of acystic acne, in which large inflamed cysts occur, often leaving scars

Acne does not only appear on the face, but can also make life uncomfortable on the back, neck, shoulders or hair, for example.


How to get rid of acne?

Remember that this is a disease, not just an aesthetic problem. Therefore, especially for more serious forms, follow the recommendations of a dermatologist who will help you with acne treatment. It is often a long distance run and acne can sometimes not get rid of it completely. However, it will always be possible to at least alleviate it. You can definitely help yourself by focusing on the factors you can influence.

1. Drink more and better and try to reduce stress

You may not be surprised that acne is next on the list of problems that can be exacerbated by stress. The inflammation present is promoted by hormones (e.g. cortisol and the already mentioned androgens), which are formed to a greater extent during stress and can also be stimulated by substances which are formed directly in the skin in response to stress.

How to reduce stress in everyday life?

Move. Exercise has excellent stress-reducing effects. Walk regularly, run, work out at home or in the gym, dance, swim, do what you enjoy. Stress will help reduce both aerobic and anaerobic physical activity.
Spend at least 7 hours a day. Don't forget its quality either. Insufficient and poor sleep is also considered a serious stress factor. 

Relax with activities that make you happy and relax.

Try different relaxation activities, such as meditation or yoga.

2. Help yourself with nutrition. Remove the sugar and add to the seafood.

The effect of nutrition on acne formation is an indefinitely discussed topic. Currently, science is inclined to the fact that a diet with a high glycemic index, which contains a high amount of rapidly absorbed carbohydrates and significantly increases blood sugar (so-called glycemia), can have a negative effect. 

You can reduce your blood glucose index with these tips:

Limit foods containing simple sugar (confectionery, sweetened drinks, sweetened dairy products, juices, cakes, desserts, etc.).

Include higher amounts of fiber in the form of whole grains, legumes, vegetables and fruits.

Avoid white bread, large portions of dried fruit or breakfast cereals (you can do well by replacing those chocolate balls with oatmeal or sprinkled muesli).

Pay attention to a diet rich in protein (dairy products, lean meat, fish, etc.) and quality sources of fat (vegetable oils, nuts, seeds).

Add more omega-3 fatty acids to your diet

Conversely, acne problems could be alleviated by the anti-inflammatory effect of omega-3 fatty acids. Omega-3 fatty acids you get regular consumption of fatty sea fish (salmon, mackerel, trout, herring, etc.), but also with the help of flax or chia seeds, walnuts, soybean or rapeseed oil. If fish are not a regular part of your diet, it would be worth supplementing with omega-3 fatty acids.

What vitamins will help us with acne?

So far, no vitamins or minerals are known to miraculously help us. The best thing to do is take care of a balanced diet with enough vegetables and fruits to get the widest possible range of nutrients and keep your skin healthy.

3. Make sure you have an adequate drinking regimen to keep your skin healthy and hydrated

Healthy skin is sufficiently hydrated skin. While there is no convincing evidence that a sufficient drinking regimen reduces the incidence of acne, we know that water is needed for proper processes in the body, including those in the skin.

Therefore, do not neglect the drinking regime and drink 30 - ⁠45 ml of fluids per kilogram of your weight daily. Imagine a girl named Lenka who weighs 60 kg. Lenka should receive 1800 - ⁠2700 ml of fluids daily.

Maybe she would be frightened that she had to drink so much. The good news is that they don't have to, because up to 20% of their daily fluid intake is normally in the diet. It therefore has 1440 - ⁠2160 ml of fluids to drink. It should ideally drink the recommended amount in the form of pure water, weakly mineralized mineral water or unsweetened teas.

The need for fluids increases with physical activity or warm and humid weather. It also varies based on how much a person sweats. With heavy sweating, the athlete can lose 3 liters of fluid per hour during exercise.

What functions does water have in the body?

Its excessive intake also has its pitfalls, which can lead to water intoxication and actually causes the so-called hyponatremia. It is a condition in which ions in the body (especially sodium) are diluted due to excessive water intake, the body collapses and there is a risk of death. This dilution is further exacerbated by the fact that, for example, athletes lose sodium by sweating. However, ordinary water will not replenish it.

The results of a study of 488 runners participating in the marathon showed that hyponatremia occurred in a large proportion of non-elite athletes. There are even cases where a person has died of hyponatremia. One of them was the runner of the Boston Marathon in 2002. Athletes who engage in high-intensity training or several-hour endurance activities should therefore supplement ions in addition to fluids, for example in the form of tablets or a sports drink. 

Therefore, try not to drink much or too little. It is ideal to adhere to the recommended intake of 30 - 45 ml per kg body weight. Causes of excessive water retention in the body

1. Hormonal changes

The most common hormonal changes in women are related to the menstrual cycle. Especially during the luteal phase, which begins after ovulation and ends on the first day of menstruation, the hormone progesterone increases, which in itself can have an effect on higher water retention and swelling. Studies also show that there is no difference in testosterone levels between hard-working athletes and women with sedentary lifestyles (Tegelman et al. 1990). However, the increase in strength and performance correlated with pre-workout testosterone levels (Krahenbuhl, Archer & Petit, 1978), leading Hakkinen et al. (2000) to suggest that testosterone levels in women indicate their training ability (although not necessarily their results).

GROWTH HORMONE

It has been suggested that other anabolic hormones, such as growth hormone, may be responsible for hypertrophy, strength gains, and poverty in women (Kraemer & Ratamess, 2005), these results being achieved without changes in testosterone levels.

Women naturally have higher growth hormone levels than men (Engstrom, Karlsson & wide, 1998; Widerman, Weltman, Hartman, Veldhuis & Weltman, 2002).

Exercise is a physiological stimulus for the release of growth hormone, and with resistance training indicates significant growth hormone secretion. The extent of exercise-induced growth hormone release is greater than in men (Wideman et al., 2002).

Resistance exercises with numerous sets increase and prolong the growth hormone response in women, compared to individual sets (Mulligan et al., 1996), and higher-volume resistance training elicits a greater growth hormone response than low-volume training (Kraemer et al., 1993). The highest growth hormone responses in women are observed in longer resistance sessions with a high overall workload using moderate to heavy weights (more than 70% 1RM) and shorter regeneration periods (Kraemer et al., 1993).

While acute resistance training has been shown to increase growth hormone levels in women at rest, long-term resistance training does not. However, long-term training still elicits a similar exercise-induced growth hormone response before and after resistance training (McCall et al., 1999).

Muscle gain, strength gain or fat loss in women are dependent on their testosterone levels. There are many factors that are involved in achieving each goal, including an increase in all anabolic hormones.
